Splits Training

In General

· Start by holding stretches for 20-30 seconds, and gradually increase to 60 seconds
· Do not 'bounce' when stretching
· Rather than holding a stretch for 2 minutes, hold it for 1 min, have a 30 second rest, then hold for another min. You often find that you will be more flexible the second time around
· The best way to Increase flexibility is through:
.... Static stretching - where a stretch is held at it's maximum for a length of time
.... PNF stretching - where the stretch is held and at the same time resistance is offered so that the muscles have to work in order to keep the stretch at it's maximum. This is more advanced then static stretching and is usually done in partners with one partner stretching and the other offering resistance
.... Always undertake these stretches under supervision
· All exercises should be performed correctly, i.e.: in splits the hips should not twist

Exercises to Develop Flexibility

The following exercises are designed to improve a persons Splits flexibility. Careful note should be taken of the correct technique in order to improve the over all appearance and aesthetic value of the splits.

Forward Splits - Preparation Exercises

Kneeling Lunge
· Hips square
· Body Upright
· Hands on floor either side of front leg
· Back knee forced squarely on the floor

Lunge with back leg against a wall/box
· Keep hips square
· Push hips to ground
· Keep shoulders square and tall
· Keep body upright

Pike sit reaching forward
· Keep legs straight
· Keep hips on Floor
· Lean forward with a flat back
· Try to reach over toes

Single leg stretch on back
· Keep hips square
· Keep hips on floor
· Gymnast uses own force to stretch
· Leg not being stretched should be bent

Hip Stretch on a box
· Keep hips square
· Pull bent leg to chest whist maintaining
. force on the straight leg

· Shoulders square
· Keep hips Square
· Front leg facing the ceiling, back leg facing the floor
· Support hands to be even and behind hips

Forward Splits - Hints and Tips
· If you are able to perform splits, sitting in splits will maintain your ability to do them, but will not improve flexibility any further
· In order to increase flexibility, over splits should be performed with one leg on a height. This height should increase gradually as flexibility improves. Ideas for a height include: a stack of books, a chair, a stack of pillows, a box, a beam/wedge/shape or anything lying around the gym
· In order to increase flexibility, you should stretch every day and if possible, twice a day. Wake up 10 minutes earlier than usual for gentle stretching in the morning, this will then make it easier to stretch later in the day.
· Remember that quality is important. A good technique should always be used. If you practice splits with feet flexed and back leg bent, then you are also likely to repeat these errors in other skill such as split leaps and balances.
· I have found that the fastest and most efficient way to get down in splits is to do them on the floor, with two chairs at either side at your arms. Hold on to the chairs (whilst in splits) and push with your legs against the ground for 10 seconds, then relax, slide down a little further and repeat. This is a version of PNF stretching and is very successful if you are almost down in splits but not quite. It is also very good to use on your 'bad' leg.

Side Splits - Preparation Exercises
Frog position on stomach (baby splits)
· Keep hips square
· Keep knees in line with hips
· Keep body flat on floor

Straddles sit
· Knees facing ceiling
· Lean body forward with a straight back
· Knees and feet should be fully extended

Side Splits - Hints and Tips
· The ideal position for side splits (in my own opinion) is with knees facing the ceiling and legs hyperextend (so that the knee pushes into the ground and the heal of the foot is slightly off the ground). These splits can only be achieved if you are past splits with your knees facing forwards.
· The first step for side splits is with knees facing forwards and elbows on the ground, rather than straight arms. It is harder to 'cheat' this way and is safer for your back.
· The second step is over splits (i.e. with one leg raised)
· The third step is splits with knees facing the ceiling, and body upright

ok so my cousin sent this to me when i asked her for help and it helped me ALOT!!! i don't know where she got it but it's worth reading ALL of that! hehe! i got my splits in about 2 weeks and it did hurt but i'm glad i have em now! good luck everyone!

Thanks bunches for the tips. I popped my hip out of socket the other day bouncing while tryig to do splits, and now my split on that leg is worse than it ever was and I'm starting all over again. Hopefully the stuff you said will help...especially clutzy, accident prone people like me. Thanks a bunch!

I would just like to tell you that because of your post, i am now almost in a left split, and it's all thanks to this post. i was a little down in the dumps because i noticed a significant difference in the flexibility of my right leg with my left leg. all those years i just focused so hard on stretching my right leg and never really thought about my left. so i wanted to thank you because now i am almost even! i just thought i'd share because i am going to camp this summer and wouldn't want to look like a dork who had absolutely no stretch on her left side (no offense intended). So thank you again!!!!

it's truely a question of flex-ability. I'm working on splits and oversplits for a couple of years now, and am almost frustated with the "no-more-go" situation. Would totally appreciate training situations like existing in the U.S.A., in Germany everybody is more concerned about "overstretching" than about achieving the maximum of possible flexability.

Ok so thats a bit forward...lol Please tell me is it possible to get into the splits in two weeks with ABSOLUTELY no previous training or stretching? If not, how long will it take? PLEASE reply? okay i see i have to answer sum questions here for my post!heehee! if u have ur hips not squared in time it will end up hurting more, mine arent as squared as they sould be-they're not perfect or w/e- but their in a comfortable angle (still working on them though!!!) i'd say slide down into the splits between 2 chairs and use them as supporters and keep ur hips square!!! U WILL NOT BE ABLE TO GO DOWN AS FAR AS U COULD! i reapeat U WILL NOT BE ABLE TO GO DOWN AS FAR AS U COULD doin it regurlar or w/e!!! but thats OKAY!!! it will really help ur regular splits and make u go down in those better!!! I PROMISE! ummmm i got my splits in like a week stretching EVERY DAY no matter now much it hurt (but not so much as to rip anything) lol thats a BIG no- no! cuz if u rip sumthing then its like taking 5 steps bak! and its quite painful! (i should know! i've ripped my butt muscle once, yes u can rip that muscle!!! lol and it hurt like u know wut!!! owie! not pleasent! hehe) umm... i'd just say stretch every other day MAJOR stretching and on the days ur not stretching hard, just do sum lite stretching, it makes a big difference, plus, i've been learning sum ballet stretches and it's really helping me too!!! umm... i'll post sum more stretches this weekend so keep a look out for my posts! l8r! byez!

This was really helpful advice, but one part is not true. If you are able to perform splits it DOES help to sit in them. After sittting in them for long enough it will become possible for hyperextension and all that good stuff

Squared Hips

It matters a lot in ballet to have sqared hips but don't worry its not too hard to get used to. Just push down in the higher hip, especially with battements, and it will be even with the other hip. Your leg won't be as high for a while, but practicing with your hip like that will make it go higher.

If you still have a hard time there's these little belt things-they're like $5 and you wear them on your hips to see if they're aligned.

I think that you should just do your best and try to go as low as you can ! Th is what I do! I learned a split in about 1 month roughly. I strecthed so much That I had pulled a muscle! But now I don't think I could still do it! THIS ARTICLE IS VERY GOOD , VERY INFORMATIVE!

The thing that makes me crazy when people do splits is when kids do splits without turnout
like when they place there feet to the ground that makes my skin crawl
the best way to do a split is to practice everyday
make sure you try your bad side dont just work on your best side.

when i was trying to get my left and right leg splits i would stretch real good and put 2 peices of furniture together with a space between them and put one leg on one and the other on the other peice of furniture and try and hold it for as long as possible.

My first post ! I also need split training especially my side splits. Something happend when I started to turn my knees up to the ceeling after it was parallel to the ground. Please, PLEASE don't try to do a center split with your knees facing forward! This can injure your knees and your back. Knees toward the ceiling is the healthy way to do a center split.

Hi! I'm new here and this is my first post. I am an adult beginner stretcher (I am 36 now) and I am also overweight. I share this with you because I am trying to also lose weight and gain my flexibility back. (I used to take dance class from the ages of 4 till 17 and then I haven't kept up with my stretches over the years, so I am starting all over again from scratch.) I have been looking at this website for a while now before joining. Thank you so much for all of your knowledge and encouragement everyone. For the first time in 19 years, I have started stretching again and the other night, I used the repeat method 6 times on each leg and I was able to get all the way down in my forward splits on each leg. My hips are still extensively stiff when I try to move from forward splits into straddle splits. I am also using the Contortionists Handbook as a guide as well for stretching. But thank you so much for posting this information (and the link to the visuals for these stretches). It really does help if you have an example of what your stretch should look like. Oh wow, great advice on how to get splits. Thanks so much! It's something I've been trying for ages, well, as long as I've been dancing and when I haven't been dancing, so I hope this will finally get me closer to my goal :)
